Eating Out on an Anti-Inflammatory Diet

Sorry for the delay in posting – I’ve been experiencing technical difficulties. And by “technical difficulties” I mean that my work tablet took a brief swim and is now resting in a pan of rice. šŸ™ Pray for dry insides!

Anyhoo, as you may know, eating out and eating well can beĀ a challenge. My favorite mantra for eating out:

You can make a “bad” choice just about everywhere, you can make a “good” choice pretty much anywhere, but you can always make the best choice for where you are.

Life happens. Food is a (wonderful!) part of life. By all means, eat out and enjoy it! Making choices when eating out depends a lot on how frequently you eat out. If you mostly cook at home and eat out once or twice a month or only on special occasions, ignore this post. Go out on your date night, anniversary, or family fun night and enjoy it. Don’t worry about this – it’s not a big enough portion of your whole eating picture to matter that much. I’m not advocating an all-out binge, but you should order what you want and move on.

On the other hand, if eating out is more frequent for you – maybe you travel or life is just busy – the story is different. You will have to tailor your eating out for your health goals if you ever hope to meet them. If you’re hoping to eat well with an eye towards decreasing inflammation, here are some tips from my experiences in the last few weeks:

 



 

Asian

We’ve eaten Asian food out twice since I started anti-inflammatory. Once we went to a new (to us) local Asian fusion restaurant that essentially offers a Subway-style, build-your-own sushi wrap, bowl, or salad. When eating out along these lines, choose foods without too much carbohydrate and get lots of veggies. Choose fish (especially salmon) – it’s high in anti-inflammatory omega-3s! If you’re up for spicy, add in brightly-colored spicy sauces, but go easy on those with sugar like teriyaki or sweet chili sauce. The seaweed in sushi is loaded with antioxidants too. I really wanted aĀ sushi wrap so I asked for a light layer of rice, got miso soup on the side, and only ate half of the wrap.

Another day we went to a Korean restaurant. This one was easy – I love bibimbap! If you aren’t familiar, it’s a crackly, delicious cauldron of rice, tons of veggies, a meat of your choice, and an egg. I chose chicken and added loads of the optional veggie add-ins at the table (especially kimchi, which not only has colorful spices but also contains probiotics). Again, I saved half for later.

Italian

This one was tricky because (by far) my favorite type of Italian food is pasta, and most pasta dishes are just that – a giant plate of carbohydrates with a creamy, buttery inflammatory sauce. Hmph. I had to do a little finagling for this one. I decided I would still get pasta but choose a lean meat, an olive-oil based vinaigrette sauce, and lots of colorful vegetables. In this case, I picked a seafood pasta (to up the omega-3s) with tomatoes, onions, and asparagus. To prevent eating too many carbs I only ate half (are you noticing a pattern?). A vegetable-based sauce (like marinara) would have worked nicely too. Watch out for too much cheese or the absurd amount of delicious carbohydrates like breadsticks with pasta, pasta, and more pasta!

If you weren’t so much a pasta person, a salad with Italian vinaigrette or a chicken breast with marinara sauce could be a less inflammatory choice.

 

Seafood

A friend’s birthday dinner took us to a seafood restaurant. Seafood is anti-inflammatory as long as it’s not covered in butter or alfredo sauce (darn it), so you can choose a fillet of salmon or whitefish with veggies and a starch any time. I opted for a cioppino – basically seafood stewed in a tomato-based sauce with herbs and spices. High in antioxidants and omega-3s! It came with one slice of bread (plus in the spirit of full disclosure, I ate a slice of sourdough as an appetizer too). I skipped a drink and opted for water instead. Since my entree wasn’t inflammatory and it was delicious and reasonably portioned, I ate the whole thing!

 

Indian

We didn’t actually go out to an Indian restaurant in the last three weeks, but it could be a great place to go for an anti-inflammatory meal because of all of the beautiful spices they use! Keep your rice/naan portion reasonable, choose a sauce that is brightly-colored butĀ not creamy, like curry, and get a brightly-colored veggie for a side (like palak paneer). This is a great opportunity to go meatless and choose a lentil- or garbanzo-based dish as well!

Carbohydrates, Sugar, and Inflammation

Depending on who you ask, you might find anti-inflammatory recommendations that encourage complete elimination of sugar and carbohydrates to decrease inflammation. As is frequently the case, though, those recommendations are likely unnecessary extremes and everything is case-by-case. For one thing, you can probably achieve the anti-inflammatory benefits you’re looking for while still including well chosen, nutrient dense complex carbohydrates. Secondly, why over-restrict if we can still enjoy some tasty treats in moderation? That’s how we balance meeting health goals and living a life we love! So what does the research actually say about carbs and inflammation?

Multiple studies have linked consumption of concentrated sugar and simple carbohydrate consumption with increased levels of inflammation.1-2 A long time ago I talked in this post about what happens when we eat carbs and how weĀ break them down into blood sugar toĀ use as fuel. Those fuels are stuck in the blood until insulin comes around to let them in to our cells. High blood sugars, especially over the long term, correlateĀ with inflammation in several types of tissue in the body, including fat cells.3

 



 

A strong link has been drawn between chronic inflammation and insulin resistance.4 This is a vicious cycle because (as you may remember from this post)Ā insulin resistance means that blood sugars get stuck in the blood without a way out, causing fat storage and inflammation. Stored fat then produces inflammatory factors which make insulin resistance worse! Not fair.

So what can we do about it? Well, we can aim to cut inflammation off at the pass by changing parts of our lifestyle and the foods we eat to combat inflammation and give our cells a helping hand with that blood sugar. With regard to carbohydrates, we can do a couple of things specifically:

  1. Focus on eating more complex carbohydrates than simple carbohydrates like sugar. What does that mean? Well, complex carbohydrates are long chains of sugars that take much longer to digest, break down, and enter our blood, thus making our blood sugar much more stable (and preventing inflammation from blood sugar spikes). Simple carbohydrates are individual sugars or tiny chains of sugars that break down very quickly and enter the blood rapidly, causing a sharp spike in blood sugar that is inflammatory. Complex carbohydrates like whole grains, beans,Ā and vegetables are connected with lower levels of inflammation.5 Same goes for high-fiber carbohydrates like fruit.

 

2. Avoid eating too much carbohydrate at once. Just like with diabetes, the key to preventing carbohydrate-induced inflammation is keeping the blood sugar from going too high. EatingĀ controlled amounts of carbohydrate throughout the day can help keep your energy up and your inflammation down.

Anti-inflammatory Diet

Your voices have been heard! The anti-inflammatory diet came out on top with more than double the votes of either of the other two options.

As a quick overview, there is not truly one well-defined and well-recognized “anti-inflammatory diet” per se, but rather we have a lot of research about how food affects inflammation in the body that we can leverage to decrease inflammation. In the coming weeks I will bring you information on what inflammation is, whether or not we really need to fight it with food, and what the research is telling us about lifestyle changes you can make to affect your levels of inflammation.

Paleo Week #1: Figuring it out

MosaicThe Good: My sodium intake is at an all-time low. Like, crazy low. I’m wondering if I’m going to get a goiter. Other than that, I’m having a hard time with this one because I’m just starting to hit my stride. Since recovering from my “low carb flu,” I haven’t felt any different than I felt pre-paleo.

The Bad: By the end of the week, I started to resent my food. Like, really despise it. It kinda grossed me out. I did not look forward to eating – I ate because my body required it. Consuming food became completely mechanical and utilitarian. The thought of chewing and swallowing one more boring hunk of animal carcass was just about more than I could bear. I called on a few of my paleo-ite friends for support and they set me straight. The problems I was having with severe food boredom were not “paleo’s fault.” They were, in reality, my fault for choosing the meal plan that I did. When I picked the meal plan that I followed this past week, I did not take into account the fact that the plan called for a piece of meat and/or eggs and a pile of sauteed vegetables. For. Every. Meal. Though paleo allows fruit, this meal plan only included it three times all week, leaving me with basically nil as far as carbohydrate intake. Since, I have escaped the clutches of the meal plan from you-know-where and explored the myriad of paleo recipes out there. Some of them even include such novelties as (Heaven’s to Betsy!) sauces and mixed dishes…and I’m pretty excited about it! In fact, today for lunch I had some crock pot Thai chicken curry and it was deeee-lish!

The ugly: Despite the drastic decrease in my sodium intake, my blood pressure has increased big time. I usually run about 117/75, but today it measured in at 139/95 (and I took it twice)! I couldn’t understand it, so I started looking into other nutrients that affect blood pressure. As it turns out, potassium, magnesium, and calcium can all help in lowering blood pressure. The food diary app I use tracks calcium and potassium, and it indicates that I have been eating about 35% and 50% of the daily recommendations of these important minerals, respectively. I suspect this may be why my BP is so dang high. My mission this week is to actively target these nutrients and hopefully improve my numbers.

Side note: This diet is definitely more spendy than my standard way of eating. Groceries cost me $50 last week (and most of the meat I already had in my freezer).

MyPlate Guidelines

MyPlate Wrap-up

Well, this is it! 21 days of MyPlate completed. Here are the stats for the whole project:

Weight changes: -1 pound

Waist changes: 0 inches

Average calorie intake: 1984

Number of days MyPlate food group guidelines were met: 13

Average cost of groceries per week: $33

Pros: The MyPlate diet is pretty easy to follow because you can quickly check just by looking at your plate. It promotes intakes of a wide variety of foods and as such is a good way to encourage balanced nutrition, control portion size, and get all of your vitamins and minerals.

Cons: As I mentioned in previous posts, not everyone agrees with the Guidelines. Some say they are too carb-y, some say too fatty, some say too loosey-goosey with restrictions on substances like sodium and saturated fat. Honestly, I can’t say I’ve read enough to develop my stance on those specific issues yet, but I’ll continue to research these topics as I move through the diets.

Observations: The diet was not drastically different from my normal way of eating, so I never really felt much different because of the foods I was eating. I covered a lot of the things I learned in my last post, but overall I gained an appreciation for the experience of tracking food and calories. It was pretty interesting to me to learn about the Guidelines, where they came from, and the controversies surrounding them.

I’ll be honest, I didn’t get to research as much in those 21 days as I had hoped. There is so much information to read and only so much time. One of the great things about studying nutrition is that everything really is connected. As I move into my next diets I will come across concepts I started researching last month. And on and on. Trauma is a common root that needs special support Trauma is a common root that needs special support.

In the documentary, both Tracey and Joelle mentioned how abuse related to their journeys with obesity. Trauma can lead to weight struggles in several ways:

- dysregulated cortisol
- food cravings
- emotional/stress eating
- undeveloped coping behaviors
- psychological desire to gain weight or remain heavy for a feeling of safety from sexual abusers

When this is a piece of someone’s puzzle, it needs to be addressed to help them understand the neurochemistry that patterns their habits, and provide them with tools to address and change those patterns.

It’s a rare person who can dig their way out of food and weight struggles without addressing these root causes - it’s not common knowledge!

Different people need different approaches. Some Different people need different approaches.

Some people LOVE to sweat hard and feel the burn.
Some people NEED to have fun working out or they won’t stick with it.
Some people THRIVE on repetition and routine that minimizes decision making.
Some people MUST have flexibility or they will feel hemmed in.

As a practitioner, you have to get to know your client well enough to make recommendations that are a good fit for them. I often joke with my clients that they are eating healthy changes and I am their matchmaker. It’s my job to get to know them well enough to introduce them to really good potential partners. We may not always get it right the first time (and hey, bad dates are always a bummer), but I learn how to tailor things to them even more through the process.

Now, typically if someone has a healthy lifestyle are they likely to lose weight? That depends on a lot of factors, but in many cases yes. That’s why we do find some connection between weight and health outcomes, but that’s confounded by a lot of factors.

Also, the method and rate of weight loss can impact just how healthy that weight loss is.

It’s not as simple as ā€œeat less, move more.ā€ It’s not as simple as ā€œeat less, move more.ā€ 

Heck, it’s not even as simple as weight loss = fat loss.

Anyone who has ever tried to lose more than 5 lbs knows that.

1. Your weight doesn’t tell you if you’ve gained or lost fat, it tells you the sum total mass of your skin, bones, organs, digestive goodies, muscle, fat, and water.

2. Hormones, stress, and fluid can fluctuate your weight much more prominently than fat loss or gain.

3. Your metabolism (the number of calories you burn) is not a fixed target. Your thyroid, adrenal system, eating patterns, movement patterns and more are constantly compensating, adjusting, and adapting. Just ā€œeat less and move moreā€ oversimplifies what can be a very complex concept. About half of my weight loss clients lose weight when we add calories, because of these adaptations.

4. Functional disruptions can freak your body out and make it resistant to fat loss. Gut dysbiosis/malabsorption, PCOS, and stressed-out adrenal systems are issues I see often. If you don’t address the functional root, you can deficit all you want and you may or may not see significant change.

So don’t bet everything on ā€œeat less and move more.ā€ It’s a good place to start for many, but if it isn’t working, dive deeper and find out why not. Want some support for your fat loss journey? DM me to get scheduled - it’s covered by most major health insurances!
